Hydration for Exercise: A Plan You Can Personalize

Hydration needs change with body size, sweat rate, temperature, humidity, clothing, altitude, and exercise duration. A single fluid target cannot fit every athlete or workout. The goal is to begin reasonably hydrated, limit excessive fluid loss, and avoid drinking so much that body weight rises during exercise.

Before training, look for simple signs: normal thirst, pale-yellow urine, and a stable morning body weight. During short sessions in mild conditions, drinking to thirst is often practical. Longer sessions, hot environments, heavy protective equipment, and very salty or heavy sweating require a more deliberate plan.

Estimate sweat loss by weighing before and after a representative workout with minimal clothing. Each pound of body weight lost is roughly 16 fluid ounces, adjusted for what you drank and any urine produced. The result helps estimate a personal hourly need. Do not try to replace every drop if doing so causes discomfort, and do not force fluid beyond losses.

Electrolytes become more relevant during prolonged exercise, high sweat losses, or repeated sessions. Normal meals supply sodium for many everyday workouts. Sports drinks can be useful when fluid, carbohydrate, and sodium are needed together.

Stop activity and seek urgent help for confusion, collapse, severe weakness, or other signs of heat illness. Both dehydration and excessive fluid intake can be dangerous.
